What Vitamins and Minerals Actually Are
Vitamins and minerals are often lumped together as "micronutrients" — a term that simply means your body needs them in relatively small amounts compared to protein, fat, or carbohydrates. But small doesn't mean unimportant. These compounds are involved in nearly every biological process: converting food into energy, building and repairing tissue, supporting immune defenses, and regulating nerve signals.

The average daily intake level estimated to meet the nutrient requirements of nearly all healthy people in a given age and sex group, set by the National Academies of Sciences, Engineering, and Medicine.
Deficiency
A state in which the body doesn't have enough of a specific nutrient to carry out normal functions, which can cause a range of health problems depending on the nutrient involved.
Bioavailability
How well a nutrient from food or a supplement is actually absorbed and used by the body — the same amount of a nutrient can be absorbed very differently depending on its source and what else you eat with it.
Trace minerals
Minerals needed in very small amounts — such as iron, zinc, and iodine — that are still essential for health and must come from the diet.

The Two Categories of Vitamins
Vitamins fall into two broad groups based on how your body handles them, and the distinction matters practically.
Fat-Soluble Vitamins (A, D, E, K)
These vitamins dissolve in fat and are stored in your liver and fatty tissues. Because the body holds on to them, they don't need to be consumed every single day — but they can accumulate to harmful levels if taken in very large doses over time, particularly through supplements.
- Vitamin A supports vision (especially night vision), immune function, and cell growth. Found in liver, dairy, eggs, and as beta-carotene in orange and dark leafy vegetables.

Water-Soluble Vitamins (C and the B Vitamins)
These dissolve in water and are not stored in significant amounts — excess is excreted in urine. That means you need regular dietary intake. The B-vitamin family includes eight distinct compounds (thiamin, riboflavin, niacin, B6, folate, B12, pantothenic acid, and biotin), each with specific roles in energy metabolism and cell function. Vitamin C supports immune function, wound healing, and helps the body absorb iron from plant foods.

Minerals are inorganic elements sourced from soil and water that make their way into food. They're divided into major minerals (needed in larger amounts) and trace minerals (needed in smaller amounts, but no less essential).
Major Minerals
- Calcium — the most abundant mineral in the body, critical for bone and tooth strength, as well as muscle contraction and nerve transmission. Dairy products, fortified plant milks, leafy greens, and canned fish with bones are good sources.
- Potassium — helps regulate blood pressure and fluid balance. Bananas, potatoes, beans, and many vegetables are rich sources. Most Americans consume less than recommended.
- Magnesium — involved in hundreds of enzyme reactions, including energy production and protein synthesis. Whole grains, nuts, seeds, and dark chocolate provide meaningful amounts.
- Sodium — necessary for fluid balance and nerve function, though most Americans consume well above recommended levels through processed foods.
Trace Minerals
- Iron — essential for carrying oxygen in red blood cells. Lean meat and seafood provide heme iron, which is absorbed more efficiently; plant sources like legumes and fortified cereals provide non-heme iron.
- Zinc — supports immune function, wound healing, and taste and smell. Found in meat, shellfish, legumes, and seeds.
- Iodine — required for thyroid hormone production. Iodized salt and dairy are the primary sources for many Americans.
How Most People Get Enough — or Fall Short
For most healthy adults, a varied diet that includes vegetables, fruits, whole grains, lean proteins, and dairy or fortified alternatives covers the vast majority of micronutrient needs. There's no single superfood required — diversity across food groups does the work.
That said, certain patterns reliably lead to shortfalls:
- Highly processed diets tend to be low in potassium, magnesium, and several vitamins while being high in sodium.

No single food provides every essential vitamin and mineral. Eating a wide range of vegetables, fruits, whole grains, legumes, proteins, and dairy or fortified alternatives across the week is the most practical way to cover your bases. Aim for color variety on your plate — different pigments in produce often signal different nutrient profiles.
Supplements: When They Help and When They Don't
Supplements occupy a complicated space in nutrition science. They can meaningfully correct a documented deficiency — vitamin D supplementation in people who are deficient, for instance, has clear clinical support. But research has generally not found that routine supplementation prevents chronic disease in people who already eat adequately.
A few practical principles informed by the evidence:
- Food first. Whole foods provide vitamins and minerals alongside fiber, phytochemicals, and other compounds that work together in ways supplements can't replicate.
- Target genuine gaps. If lab work or clinical assessment identifies a deficiency, a targeted supplement makes sense. Broad-spectrum supplementation "just in case" offers less certain benefit.
- More is not better. Exceeding the tolerable upper intake level for fat-soluble vitamins or some minerals through supplements can cause harm. Dose matters.
- Quality and regulation. Dietary supplements in the U.S. are not required to prove safety or efficacy before going to market. Look for products independently tested by third-party organizations for what's on the label.
